Your 3-Day High-Protein Meal Plan

Three full days planned for you: breakfast, lunch and dinner, every recipe in detail, one shopping list that covers the lot. It's built the way I'd build it for a client: leftovers do half the work, nothing takes longer than 30 minutes, and every day lands over 110g of protein.

The three meals come to roughly 1,400 to 1,500 calories a day. That is deliberately NOT a target, it's a base. Add snacks and adjust portions to reach the right intake for your body and goal (my protein guide and fat loss guide explain how). This is a template for eating well, not a crash diet, we don't do those here.

Before you start: 15 minutes of prep

The night before Day 1

  • Make the overnight oats (5 minutes), breakfast is done before you wake up
  • Check the shopping list at the bottom and get everything in one trip
  • If you want an easier Day 1 evening, the chilli can be cooked tonight instead, it's better the next day anyway

Day 1

Daily total: ~128g protein  ·  ~1,440 kcal from meals
Breakfast

Chocolate Protein Overnight Oats

~40g protein  ·  ~450 kcal  ·  made last night

Ingredients

  • 50g rolled oats
  • 1 scoop (25g) chocolate whey or vegan protein
  • 150g 0% fat Greek yoghurt
  • 100ml milk of choice
  • 1 tsp chia seeds (optional)
  • Handful of raspberries or half a banana on top

Method

  1. Stir the protein powder into the yoghurt until smooth, this stops lumps.
  2. Add oats, milk and chia, mix, fridge overnight in a jar or tub.
  3. Morning: loosen with a splash of milk, add fruit, eat.
Ashton's tipIf mornings are carnage, this is your recipe for life, not just for Day 1. It travels: I've eaten it in a car park before a 7am shift more times than I can count.
Lunch

Tuna, Butter Bean & Feta Salad

~42g protein  ·  ~440 kcal  ·  5 minutes, no cooking

Ingredients

  • 1 tin of tuna in spring water, drained
  • Half a tin (120g) butter beans, rinsed
  • 30g feta, crumbled
  • Cucumber, cherry tomatoes, red onion, rocket
  • 1 tbsp olive oil, juice of half a lemon, oregano, black pepper

Method

  1. Everything in a bowl or a lunchbox.
  2. Dress with oil, lemon and oregano. Done.
Ashton's tipTaking it to work? Keep the dressing in a little pot and add it at lunchtime, or you'll have sad soggy rocket by 11am.
Dinner

Lean Beef Chilli with Rice, makes 4 portions

~46g protein per portion  ·  ~550 kcal  ·  30 minutes

Ingredients (4 portions, you'll use 2 this plan and freeze 2)

  • 500g 5% fat beef mince
  • 1 onion, 2 cloves garlic, 1 pepper, all chopped
  • 1 tin chopped tomatoes
  • 1 tin kidney beans, rinsed
  • 2 tsp chilli powder, 1 tsp cumin, 1 tsp paprika
  • 1 beef stock cube
  • 60g dried rice per portion
  • Spoon of 0% Greek yoghurt to top

Method

  1. Brown the mince in a large pan, no oil needed with 5% fat.
  2. Add onion, garlic and pepper, cook 5 minutes.
  3. Stir in the spices for a minute, then tomatoes, beans, and the stock cube with a splash of water.
  4. Simmer at least 20 minutes while the rice cooks. Serve one portion tonight with the yoghurt on top.
  5. Box up the other three portions: one is tomorrow's lunch, two go in the freezer.
Ashton's tipYou just cooked four meals in one go. That's the entire secret of people who "always eat well", they're not more disciplined than you, they're just better at making dinner do double shifts.

Day 2

Daily total: ~118g protein  ·  ~1,470 kcal from meals
Breakfast

Feta & Spinach Three-Egg Omelette

~36g protein with toast  ·  ~380 kcal (~470 with toast)  ·  10 minutes

Ingredients

  • 3 large eggs
  • 40g feta, crumbled
  • Big handful of spinach
  • 4 cherry tomatoes, halved
  • Spray oil, salt, pepper, chilli flakes if you like
  • 1 slice wholegrain toast (optional but recommended on training days)

Method

  1. Wilt the spinach in a non-stick pan with spray oil, set aside.
  2. Whisk the eggs with seasoning, pour into the hot pan on medium.
  3. When mostly set, add spinach, tomatoes and feta to one half, fold, slide onto the plate.
Ashton's tipThe pan matters more than the technique. A decent non-stick and medium heat, not full blast, is the difference between an omelette and scrambled regret.
Lunch

Leftover Chilli with Fresh Rice

~46g protein  ·  ~550 kcal  ·  2 minutes in the microwave

What to do

  1. Yesterday's boxed chilli portion, microwaved until piping hot throughout.
  2. Over fresh rice (60g dried, or a microwave pouch for zero-effort days).
  3. Spoon of Greek yoghurt on top if you have it at work.
Ashton's tipNotice how Day 2 lunch cost you nothing this morning. Planned leftovers are how busy women stay consistent, and consistency is the whole game.
Dinner

Honey-Garlic Salmon Traybake

~36g protein  ·  ~540 kcal  ·  25 minutes, one tray

Ingredients

  • 1 salmon fillet (about 130g)
  • 200g baby potatoes, halved
  • Handful of tenderstem broccoli or green beans
  • 1 tsp honey, 1 tsp soy sauce, 1 clove garlic, crushed
  • Spray oil, salt, pepper, sesame seeds if you have them

Method

  1. Oven at 200°C. Potatoes on the tray with spray oil and salt, roast 15 minutes.
  2. Add the salmon and greens. Mix honey, soy and garlic, brush over the salmon.
  3. Back in for 12 to 14 minutes until the salmon flakes with a fork.
Ashton's tipOne tray, one brush, one washing-up bowl that doesn't hate you. Oily fish twice a week is one of the few rules I'll nag about, and this is the laziest possible way to obey it.

Day 3

Daily total: ~127g protein  ·  ~1,480 kcal from meals
Breakfast

Banana Protein Pancakes

~35g protein  ·  ~430 kcal  ·  15 minutes

Ingredients

  • 1 ripe banana
  • 2 large eggs
  • 1 scoop (25g) vanilla whey
  • 30g oats
  • Half tsp baking powder
  • 100g 0% Greek yoghurt and berries to serve

Method

  1. Blend banana, eggs, whey, oats and baking powder into a thick batter.
  2. Small pancakes in a non-stick pan, about 2 minutes a side on medium, flip when bubbles appear.
  3. Stack, top with yoghurt and berries.
Ashton's tipShort on time? Swap back to overnight oats and save these for the weekend. The plan bends to your life, that's the point of it.
Lunch

Chicken Fajita Wrap Bowl

~45g protein  ·  ~520 kcal  ·  15 minutes

Ingredients

  • 150g chicken breast, sliced
  • Half a pepper and half a red onion, sliced
  • 1 tsp fajita seasoning
  • 1 wholemeal wrap, or 150g cooked rice for the bowl version
  • 50g 0% Greek yoghurt (your "sour cream")
  • Quarter of an avocado, salsa, spray oil

Method

  1. Toss the chicken, pepper and onion in the seasoning.
  2. Hot pan, spray oil, 6 to 8 minutes until the chicken is cooked through.
  3. Into the wrap or over rice with yoghurt, salsa and avocado.
Ashton's tipWorking from the office? Cook the chicken mix the night before while the meatball sauce simmers, and this becomes a 1-minute assembly job.
Dinner

Turkey Meatballs in Tomato Sauce, makes 2 portions

~47g protein per portion  ·  ~530 kcal  ·  30 minutes

Ingredients (2 portions, tomorrow's lunch is the second one)

  • 400g turkey breast mince
  • 1 egg, 30g breadcrumbs, 1 tsp dried oregano
  • 1 tin chopped tomatoes, 1 onion, 2 cloves garlic, pinch of sugar
  • 75g dried spaghetti per portion
  • 20g parmesan, fresh basil if you're feeling fancy

Method

  1. Mix mince, egg, breadcrumbs and oregano, roll into 12 meatballs.
  2. Brown them in a pan, set aside. Soften the onion and garlic in the same pan, add tomatoes and sugar, simmer.
  3. Meatballs back into the sauce for 12 to 15 minutes while the spaghetti cooks. Parmesan on top.
Ashton's tipAnd just like that, tomorrow's lunch is boxed and Day 4 is already half planned. Once you've done these three days, you've got the pattern: repeat it, swap recipes in and out from the recipe guide, and it stops being a plan and starts being how you eat.

The shopping list

Everything for all nine meals, one person, one trip. Cupboard basics are listed separately, you'll likely have half of them already.

Meat, fish & eggs

  • 2 chicken breasts (about 300g)
  • 500g 5% fat beef mince
  • 400g turkey breast mince
  • 1 salmon fillet (about 130g)
  • 1 tin tuna in spring water
  • 6 large eggs

Dairy & chilled

  • 500g tub 0% fat Greek yoghurt
  • 200g pack feta
  • Small wedge of parmesan
  • Milk of choice (about 300ml used)
  • Wholemeal wraps (1 used, freeze the rest)

Fruit & veg

  • Bag of spinach
  • Bag of rocket or mixed salad
  • 1 pack cherry tomatoes
  • 1 cucumber
  • 2 peppers
  • 2 red onions, 2 brown onions
  • 1 bulb of garlic
  • 1 avocado
  • 1 lemon
  • 2 bananas
  • 1 pack berries (frozen is fine and cheaper)
  • Tenderstem broccoli or green beans
  • 200g baby potatoes

Cupboard (check before you buy)

  • Rolled oats
  • Whey protein, chocolate and/or vanilla
  • Chia seeds (optional)
  • Rice (about 180g used) and spaghetti (150g used)
  • Breadcrumbs (30g)
  • 2 tins chopped tomatoes
  • 1 tin kidney beans, 1 tin butter beans
  • Salsa
  • Honey and soy sauce
  • Fajita seasoning, chilli powder, cumin, paprika, dried oregano
  • 1 beef stock cube
  • Olive oil and spray oil
  • Baking powder
  • Bread for toast (optional)

Adjust it to you. The portions here suit a rough starting point, not every body. Training hard, taller, or maintaining rather than losing? Eat more, bigger portions and added snacks. Allergies or preferences? Swap like for like: any fish for the salmon, chicken for the turkey, plant proteins throughout if that's you.
